Strong muscles get a lot of attention as we age. Strong bones deserve just as much.

Bone is living tissue that continually adapts throughout life. And while bone density naturally tends to decline with age, particularly later in life, staying physically active gives your skeleton something important: a reason to keep adapting.

That is where resistance exercise comes in.

Resistance training challenges your muscles by making them work against an external force. That force might come from dumbbells, a barbell, resistance bands, a machine, or simply your own body weight.

It is not just about building bigger muscles. Resistance exercise can be an important part of a long-term strategy for maintaining strength, mobility, balance, and bone health.

Here is what you should know.

Why Does Resistance Exercise Matter for Your Bones?

Bones may look solid and unchanging, but they are metabolically active tissue.

Throughout your life, old bone tissue is broken down, and new bone tissue is formed. This process is known as bone remodeling.

Mechanical loading is one of the signals involved in how bone adapts. When muscles contract against resistance, they create forces that are transmitted to the bones they attach to. Weight-bearing movements also expose the skeleton to forces from gravity and contact with the ground.

Over time, appropriately challenging exercise can help support the maintenance of bone strength and bone mineral density.

This is one reason a complete bone-focused exercise program generally includes more than simply walking.

Resistance Training vs. Weight-Bearing Exercise

These terms are often used interchangeably, but they are not quite the same.

Resistance exercise makes your muscles work against resistance. Examples include:

  • Squats

  • Lunges

  • Dumbbell exercises

  • Resistance-band exercises

  • Weight machines

  • Push-ups and other bodyweight exercises

Weight-bearing exercise requires you to support your body against gravity while upright. Examples include:

  • Brisk walking

  • Hiking

  • Stair climbing

  • Dancing

  • Jogging

  • Running

  • Jumping, when appropriate for the individual

There is plenty of overlap. A weighted squat, for example, is both weight-bearing and resistance exercise.

For bone health, the goal is not to pick one and ignore the other. A well-rounded program can combine resistance training, weight-bearing activity, and exercises that develop balance and coordination.

What Makes an Exercise Good for Bone Health?

Not every form of exercise challenges your skeleton in the same way.

Three things are particularly useful to think about.

1. Load

Your body needs enough resistance to create a meaningful challenge.

That does not mean everyone should immediately start lifting heavy weights. It means the exercise should become progressively more challenging as your strength and ability improve.

If the same resistance feels easy month after month, it may no longer provide the same training stimulus.

2. Specificity

Exercise tends to produce its greatest adaptations in the areas being trained.

An upper-body exercise loads different muscles and bones than a squat or step-up. That is why a good strength program trains the major muscle groups rather than relying on a single favorite movement.

3. Progression

Your body adapts.

Something difficult when you started may eventually become easy. Resistance, repetitions, sets, range of motion, or exercise difficulty can then be adjusted gradually.

Progressive resistance training gives your muscles and skeleton an ongoing challenge rather than repeating the same workload indefinitely.

7 Resistance Exercises to Consider

There is no single perfect exercise for bone health. The best program is one that trains several major movement patterns and can be progressed appropriately.

Here are seven practical options.

1. Squats or Sit-to-Stands

Squats train the hips, thighs, and glutes while requiring your trunk to stabilize the movement.

If a traditional squat is too challenging, start with a sit-to-stand:

  1. Sit toward the front of a sturdy chair.

  2. Place your feet firmly on the floor.

  3. Lean from the hips while maintaining a comfortable, controlled posture.

  4. Push through your feet to stand.

  5. Lower yourself back to the chair under control.

As your strength improves, you can progress to unassisted squats and eventually add resistance when appropriate.

2. Step-Ups

Step-ups train the hips and legs while mimicking something most of us need to do in everyday life: climbing stairs.

Use a stable step and begin with a height you can comfortably control.

You can make the movement more challenging over time by increasing the step height or adding resistance.

3. Wall or Incline Push-Ups

You do not have to start with push-ups on the floor.

Placing your hands against a wall, bench, or other stable elevated surface reduces the amount of body weight you need to move.

As you get stronger, using a lower surface increases the challenge.

4. Rows

Rows strengthen the muscles of the upper back and arms.

They can be performed using resistance bands, cable machines, or free weights.

Upper-back strength is also valuable for maintaining good posture and supporting everyday pulling and carrying tasks.

5. Overhead Press

Pressing a resistance band overhead trains the shoulders and arms while requiring trunk stability.

Dumbbells, machines, or resistance bands can all be used.

Choose a load and range of motion that you can control comfortably.

6. Hip Hinge

The hip hinge is an important movement pattern for strengthening the hips and posterior chain.

It is also the foundation of exercises such as deadlifts.

Technique matters here. The movement should come primarily from the hips while maintaining controlled spinal alignment rather than simply rounding forward through the back.

Beginners can learn the movement without additional weight before gradually introducing resistance.

7. Calf Raises

Calf raises are simple but useful.

Stand near a stable support, rise onto the balls of your feet, pause briefly, and lower yourself under control.

As balance and strength improve, the movement can be progressed by adding resistance or adjusting the level of support.

How Often Should You Resistance Train?

Consistency matters more than trying to do everything at once.

A useful general target is muscle-strengthening exercise on at least two days each week, training the major muscle groups.

Many resistance programs use roughly 8 to 12 repetitions per exercise, with the resistance becoming progressively more challenging as strength improves.

That is a guideline, not a universal prescription.

Someone completely new to strength training may start lighter and focus on technique. Someone who already trains regularly may require considerably more resistance to create an appropriate stimulus.

The important principle is progression.

Your training should challenge you enough to create adaptation without sacrificing control or technique.

Don't Forget Balance

Bone health is not only about bone density.

Avoiding a fracture also means reducing the likelihood of falling.

That makes balance and functional strength particularly valuable as we get older.

Simple exercises can include:

  • Single-leg standing with appropriate support nearby

  • Heel-to-toe walking

  • Controlled step-ups

  • Sit-to-stands

  • Tai chi

  • Other progressively challenging balance exercises

Stronger legs are useful. Stronger legs combined with better balance and coordination are even more useful.

What Equipment Do You Need?

Probably less than you think.

Dumbbells and Free Weights

Free weights make it easy to progressively increase resistance and can be used for everything from squats to rows and presses.

Resistance Bands

Bands are inexpensive, portable, and available in different resistance levels.

They are particularly useful for people training at home or while traveling.

Weight Machines

Machines provide external resistance through a guided movement path and can make it easier to target specific muscle groups.

Your Own Body Weight

Bodyweight exercises should not be underestimated.

Squats, sit-to-stands, push-ups, step-ups, and calf raises can all provide useful resistance, especially for beginners.

Eventually, additional resistance may be needed as those movements become easier.

What About Walking?

Walking is excellent physical activity and has plenty of reasons to be part of a healthy lifestyle.

It is also weight-bearing.

But if bone health is a major goal, walking does not have to be the only thing you do.

Adding resistance training gives your muscles and skeleton a different type of challenge. Depending on your health, experience, and fracture risk, other weight-bearing activities may also be appropriate.

Think of walking and strength training as complementary rather than competing forms of exercise.

Can You Lift Weights if You Have Osteoporosis?

Having osteoporosis does not automatically mean resistance training is off limits.

In fact, muscle-strengthening and weight-bearing exercise are commonly included in recommendations for people concerned about bone health.

What may need to change is the exercise selection, technique, intensity, and progression.

People with osteoporosis, very low bone density, previous fractures or significant balance problems may need individualized guidance. Certain movements involving substantial forward bending of the spine, loaded spinal flexion or forceful twisting can be inappropriate for some people at elevated risk of vertebral fracture.

High-impact exercise may also be unsuitable for someone at high fracture risk even though it can provide a useful bone-loading stimulus for other individuals.

This is why your starting point matters.

If you have osteoporosis, a previous fragility fracture, or another condition affecting your ability to exercise safely, speak with a qualified healthcare professional or physical therapist about an appropriate program.

A Simple Way to Start

If you are healthy enough for resistance exercise but have not trained before, you do not need an elaborate routine.

A basic session might include:

  1. Sit-to-stand or squat

  2. Step-up

  3. Wall or incline push-up

  4. Resistance-band row

  5. Calf raise

Focus first on learning each movement and controlling the resistance.

As the exercises become easier, gradually increase the challenge.

The objective is not to exhaust yourself on day one. It is to build a training habit you can continue and progress for years.

The Bigger Picture

Resistance training is powerful, but bone health is influenced by more than exercise alone. Challenge your balance.

Strong bones are not built by avoiding physical stress altogether. They are supported by giving your body appropriate challenges and the resources it needs to adapt to them.

Resistance Training and Recovery

Challenging your muscles is only one part of training. Recovery is where your body responds to that challenge. Sleep, nutrition, hydration and sensible training volume should form the foundation of a good recovery routine.
